Meal prep for weight loss

Most diet slip-ups happen when you're hungry and nothing is ready. One hour on Sunday can fix most of your week.

Prep parts, not plates

Short answer: meal prep helps weight loss because it puts a portioned, protein-rich meal in front of you when you're hungry and busy. Here's a simple system.

Cooking 5 identical meals gets old fast. Instead, prep building blocks you can combine in different ways all week.

BlockIdeas
2 proteinsBaked chicken thighs, ground turkey, tofu, hard-boiled eggs
2 carbsRice, roasted potatoes, quinoa, whole-wheat pasta
VegetablesSheet-pan roasted veggies, a big salad kit, steamed greens
2 saucesSalsa, yogurt-herb sauce, light vinaigrette

The 1-hour Sunday plan

  1. Heat the oven and roast a tray of vegetables and a tray of protein.
  2. Cook a pot of rice or grain on the stove.
  3. Boil a batch of eggs.
  4. Mix two sauces.
  5. Portion into containers.

Portion to your target

Use your calorie target from the calorie deficit calculator and protein goal from the protein calculator. A simple split: about 30 to 40 grams of protein per meal, a fist of carbs and half the container of vegetables.

Five mix-and-match meals

  • Chicken, rice, roasted veg and salsa
  • Turkey, potatoes, greens and yogurt sauce
  • Tofu, quinoa, veg and vinaigrette
  • Eggs, toast and a side salad
  • Pasta with turkey and roasted vegetables

A sample shopping list

  • Protein: chicken thighs, ground turkey, eggs, tofu, Greek yogurt
  • Carbs: rice, potatoes, oats, whole-wheat wraps
  • Vegetables: broccoli, peppers, onions, spinach, frozen mixed veg
  • Fruit: berries, apples, bananas
  • Flavor: salsa, garlic, lemons, spices, olive oil

Keep it from getting boring

Rotate one protein and one sauce each week. Try new spice mixes, like taco, curry or lemon-herb, on the same base ingredients. Freeze a couple of portions so you have variety without cooking more.

A worked example at 1,600 calories

At 1,600 calories a day, one approach is 3 meals of about 450 calories plus a 250-calorie snack. A prepped lunch could look like this:

  • 4 oz cooked chicken breast: about 185 calories and 35 g protein
  • 3/4 cup cooked rice: about 155 calories
  • 2 cups roasted vegetables with 1 teaspoon of oil: about 100 calories

That's about 440 calories with plenty of protein. See macro splits on the 1,600-calorie macros page.

Common meal prep mistakes

  • Trying 5 new recipes at once. Start with 1 protein, 1 carb and 1 vegetable.
  • Prepping too much. Food you won't eat by day 4 goes to waste. Freeze extras early.
  • Forgetting breakfast and snacks. Hard-boiled eggs, yogurt cups and cut fruit count as prep.
  • All or nothing. Prepping just 3 lunches still helps.

Meal prep on a budget

  • Frozen vegetables and fruit are often just as nutritious and won't spoil
  • Eggs, beans, lentils and canned fish are low-cost proteins
  • Buy rice, oats and potatoes in larger bags
  • Cook one base and season it 2 different ways

Meal prep on a GLP-1

If a GLP-1 medicine has shrunk your appetite, use smaller containers and freeze half portions. Lean proteins and less greasy sauces tend to sit better if you have nausea. Read what to eat on a GLP-1 and get ideas from high protein snacks.

A sample prep week

WhenWhat you eat
Mon to WedLunches from Sunday prep: chicken, rice and vegetables
Wed eveningA 20-minute mini prep: a new protein and fresh vegetables
Thu and FriLunches from the mini prep
BreakfastsOvernight oats or yogurt cups made in batches
DinnersPrepped parts mixed fresh, or a freezer meal

A short midweek prep keeps food within the 3 to 4 day fridge window.

Containers that make it easier

  • Glass or microwave-safe containers with 2 or 3 sections keep foods separate
  • Pick a size that matches your portions, so a full box means a right-size meal
  • Label lids with the date you cooked
  • Keep sauces in small cups so food doesn't get soggy

Freezer meals worth making

Chili, turkey meatballs, soups, burrito bowls and baked oatmeal all freeze well. Cool them, portion into single servings and label them. Many keep their best quality for about 2 to 3 months in the freezer. On a tired night, a freezer meal makes your calorie target easy to hit.

Thaw frozen meals in the fridge overnight or in the microwave, not on the counter, and reheat until steaming hot all the way through.

Food safety basics

Cool food quickly and refrigerate within 2 hours. Most cooked leftovers keep 3 to 4 days in the fridge, so freeze anything for later in the week.
