How to snack smarter

  • Plan the snack instead of grazing. Hunger between meals is normal; an empty fridge is the problem.
  • Pair protein with produce: yogurt and berries, cheese and an apple, turkey and cucumber.
  • Read protein bar labels: some are candy bars with a protein sticker. Look for under about 10 grams of added sugar.
  • Mind sodium in jerky and deli meats if you watch blood pressure.

Worked example: filling the protein gap

Say you weigh about 150 pounds and your protein target is around 100 grams a day. (Check yours at protein for 150 lb.) A common day without planned snacks might look like this: toast and coffee for breakfast (8 g), a salad with a little chicken at lunch (20 g) and a regular dinner (35 g). That's about 63 grams.

Add two snacks from the table, like a Greek yogurt cup (17 g) mid-morning and a tuna pouch with crackers (17 g) mid-afternoon, and you're at about 97 grams. Those two snacks cost roughly 200 to 250 calories, and they often make dinner portions easier to manage because you aren't starving by 6 p.m.

Common snacking mistakes

  • Snacking from the package. Nuts, trail mix and protein chips are easy to overeat. Portion them into small containers once a week.
  • Treating "protein" on the label as a free pass. Protein cookies and chips can still run 250 calories or more with modest protein.
  • Waiting until you're starving. If dinner is late, a planned snack around 3 or 4 p.m. helps you avoid the drive-through.
  • Drinking snacks. Fancy coffee drinks and smoothies count. If they replace a snack, choose ones with real protein.
  • Feeling guilty about snacking. Snacks aren't cheating. A planned snack is part of the plan.

Smart snacking on the go

Most unplanned snacking happens away from home: in the car, at work, between errands. Having a few shelf-stable options ready makes the protein choice the easy choice.

  • Desk drawer: tuna or salmon pouches, roasted chickpeas, single-serve nut packs, jerky, protein bars you've checked.
  • Car or bag: nuts, shelf-stable protein shakes, roasted edamame.
  • Work fridge: Greek yogurt cups, string cheese, hard-boiled eggs, hummus with cut vegetables.

A simple formula keeps snacks satisfying: protein plus fiber plus something you enjoy. For example, Greek yogurt (protein) with berries (fiber) and a sprinkle of granola (enjoyment), or turkey slices (protein) with an apple (fiber) and a couple of dark chocolate squares (enjoyment).

The bottom line on snacks

Protein-forward snacks make it much easier to hit your daily protein target and keep evening hunger in check. Check your number with the protein floor calculator and see the breakfast ideas too.

If you're on a GLP-1 medicine and feel full quickly, small protein snacks can be easier than big meals. A yogurt cup, a cheese stick or half a protein shake every few hours adds up: see protein on a GLP-1.
