What the research says
Green tea contains catechins and caffeine, which in lab and short-term studies slightly raise energy use and fat burning. When researchers pooled trials in adults with overweight, the difference in weight loss compared with placebo was small and likely not clinically important. In plain words: green tea won't do the work for you.
Some studies found larger effects in people who rarely drink caffeine, or in Asian populations, but those findings aren't consistent. Many trials also used concentrated extracts rather than brewed tea, so they tell us little about a cup or two a day. Evidence grade for weight loss: low.
Where it actually helps
| Drink, 16 oz | Approx. calories |
|---|---|
| Unsweetened green tea | about 5 |
| Sweetened bottled green tea | about 120 to 180 |
| Regular soda | about 200 |
| Matcha latte with whole milk and syrup | about 250 to 300 |
Swapping a daily sweet drink for unsweetened tea can save 150 calories or more a day. That adds up.
The extract warning
Green tea as a drink is generally considered safe. Concentrated green tea extract in pills and "fat burner" supplements has been linked to rare cases of liver injury, according to the NIH's National Center for Complementary and Integrative Health. Stop and see a clinician if you notice yellow skin or eyes, dark urine or belly pain while taking a supplement. More: what supplements really do.
Worked example: the bottled tea swap
Say you buy a 20 oz sweetened bottled green tea most afternoons. Many have about 150 to 250 calories and 35 to 60 grams of sugar, depending on the brand.
Switch to unsweetened green tea, hot or iced, and you save about 200 calories a day. Over 5 workdays, that's roughly 1,000 calories a week, without changing a single meal.
If plain tea tastes too bitter at first, try half sweetened and half unsweetened for a week or two, then taper. Your taste buds adjust faster than you might expect. To see how swaps like this fit your plan, use the calorie deficit calculator.
Who should be a bit careful
- Pregnancy: experts generally advise keeping caffeine under 200 mg a day. Green tea counts toward that total.
- Some medicines: NCCIH notes green tea may lower blood levels of nadolol, a blood pressure medicine, and may interact with other drugs. Ask your pharmacist if you drink a lot of it.
- Sensitive to caffeine: if you feel jittery or sleep poorly, choose decaf green tea or stop by early afternoon.
- Supplements: extract pills are a different product from the drink, with a higher risk of liver injury.
Caffeine and how to brew it well
Green tea has less caffeine than coffee, which makes it easy to fit into the day. Approximate amounts per 8 oz cup:
| Drink | Approx. caffeine |
|---|---|
| Green tea, brewed | about 30 to 50 mg |
| Matcha, 1 tsp powder | about 60 to 80 mg |
| Black tea, brewed | about 40 to 70 mg |
| Brewed coffee | about 95 mg |
Amounts vary with brand and steeping time. Green tea also contains L-theanine, an amino acid that many people find gives a calmer kind of alertness than coffee.
Bitter green tea is usually over-brewed. Use water just below boiling, around 170 to 180°F, and steep for 2 to 3 minutes. If you dislike the taste, try jasmine green tea, add a slice of ginger or a squeeze of lemon, or cold-brew it in the fridge overnight for a smoother, sweeter flavor with no added sugar.
One more practical note: tea can reduce how much iron your body absorbs from plant foods. If you're low in iron, drink it between meals rather than with them.
How to drink it, and the verdict
- Brew it unsweetened, hot or iced, with lemon or mint.
- Mind caffeine late in the day if it affects your sleep. Poor sleep makes weight loss harder.
- Matcha is fine unsweetened; café versions often add syrup.
Green tea is a good fit as a zero-calorie swap for sweet drinks. It's not a weight-loss treatment, and extract pills carry risks the drink doesn't.
If you enjoy it, green tea is a pleasant, nearly calorie-free ritual. A warm cup of decaf after dinner can also be a gentle signal that the kitchen is closed for the night.
