Why walking works
Walking is easy on the joints, needs no gear and adds to NEAT, the everyday movement that makes up a big share of the calories you burn. It also counts toward the federal goal of 150 minutes of moderate activity a week.
Steps per mile by height
Stride length is roughly 41% of height for many adults, though it varies with pace and leg length.
| Height | Steps per mile (approx.) |
|---|---|
| 5 ft 2 in | 2,470 |
| 5 ft 6 in | 2,320 |
| 5 ft 10 in | 2,190 |
| 6 ft 2 in | 2,070 |

Calories burned by weight
Researchers estimate activity burn with METs. The Compendium of Physical Activities rates walking at about 3 mph at roughly 3.5 METs. Calories per hour are about METs x body weight in kg.
| Body weight | 30 minutes at 3 mph | Per mile |
|---|---|---|
| 150 lb | About 120 calories | About 80 |
| 200 lb | About 160 calories | About 105 |
| 250 lb | About 200 calories | About 130 |
| 300 lb | About 240 calories | About 160 |
These are gross estimates that include the calories you'd burn at rest anyway. The extra burn from walking is roughly a quarter lower.
An 8-week step plan
- Week 1: find your baseline by wearing a tracker for 7 days without changing anything.
- Weeks 2 to 3: add 1,000 steps a day to your baseline.
- Weeks 4 to 5: add another 1,000, ideally as one 10-minute brisk walk.
- Weeks 6 to 8: add another 1,000 to 2,000, or swap one walk for hills.
Studies have linked more daily steps with lower risk of death, with benefits continuing well past 4,000 steps in many analyses. 10,000 is a good round target, not a magic number.
Fitting steps into a busy day
- Walk after meals. A 10-minute walk after eating adds about 1,000 steps and may help blood sugar and digestion
- Take calls on foot. Phone meetings are easy steps
- Park farther away or get off transit a stop early
- Use the stairs for 1 to 3 floors
- Set an hourly nudge. 250 steps every hour for 8 hours is 2,000 steps
- Make it social. A walking buddy or dog makes it harder to skip
Short bouts count. Federal guidelines dropped the old idea that activity only counts in 10-minute blocks, so every walk to the mailbox adds up.
Making it brisker
Brisk means you can talk but not sing. Use heart rate zones to check effort, and the pace calculator to track speed. If you're on a GLP-1, carry water and a small snack for longer walks; see exercise on a GLP-1.

Common questions
How many steps are in a mile?
Usually about 2,000 to 2,500, depending on height and stride. Taller people take fewer steps per mile.
How many calories does walking 10,000 steps burn?
Roughly 300 to 600 calories for many adults, depending mostly on body weight and pace.
Is walking enough to lose weight?
Walking helps, but diet usually drives most weight loss. Walking adds a modest calorie burn and strong health benefits, and helps keep weight off.
